
The fastest way to wreck a family dinner is to cook two of them. One "normal" meal for everybody else, one sad plate of plain chicken for the person managing blood sugar. Nobody enjoys that, and the person on the sad plate quits by Thursday.
So don't do it. Cook one dinner, put the starch in a bowl in the middle of the table, and let each person serve their own. That's the entire trick. The steak fajitas below work for a nine-year-old with a metabolism like a blast furnace and for a dad checking his numbers two hours later. The difference is how many tortillas leave the basket.
Before anything else: if you or someone in your house has diabetes, prediabetes, heart or kidney disease, or is pregnant, run any real change in eating past your doctor or a registered dietitian. Medication doses and carb targets are personal. This is a template, not a prescription, and a dietitian will happily adapt it to your actual numbers in one visit.
The plate rule that does most of the work
Half the plate nonstarchy vegetables. A quarter protein. A quarter carbohydrate. That's the plate method, it's what dietitians have been teaching for years, and it beats counting anything.
Two additions that matter more than people expect. First, carbs almost never travel alone here. Bread gets eggs, fruit gets Greek yogurt, rice gets chicken and a pile of peppers. Protein, fat and fiber slow the whole thing down. Second, the carbs in this week lean toward the ones that come with fiber attached: beans, lentils, oats, berries, whole grain tortillas.
Nothing is banned. There's no detox week, no fasting window, no powder. There's chili, there's a burger, there's a cookie on Sunday.
The week
Monday
- Breakfast: Savory oats. Steel-cut oats cooked in broth instead of water, topped with a fried egg and hot sauce. Sounds strange. Converts people in one bowl.
- Lunch: Turkey and hummus wrap on a whole grain tortilla with spinach, cucumber and red onion. Baby carrots on the side.
- Dinner: Sheet-pan chicken thighs with broccoli and red onion, 425°F for 30 minutes, smoked paprika and lemon. Brown rice in a bowl on the table.
- Snack: Apple slices with peanut butter.
Tuesday
- Breakfast: Greek yogurt with blueberries and a spoon of chopped walnuts.
- Lunch: Leftover chicken and broccoli chopped into a salad with feta and olive oil.
- Dinner: Skillet beef and black bean chili. Brown the ground beef, add onion, peppers, black beans, crushed tomatoes, cumin and chili powder, simmer 25 minutes. Toppings bar: shredded cheese, plain Greek yogurt instead of sour cream, scallions.
- Snack: String cheese and a handful of almonds.
Wednesday
- Breakfast: Two eggs scrambled with spinach, one slice of whole grain toast.
- Lunch: Chili again. It's better the second day and you know it.
- Dinner: Lemon-garlic salmon, roasted green beans, small baked sweet potato. Salmon goes 400°F for 12 to 14 minutes.
- Snack: Cottage cheese with cucumber and cracked pepper.
Thursday
- Breakfast: Overnight oats made Sunday with milk, chia and cinnamon, berries stirred in that morning.
- Lunch: Big lentil salad. Cooked lentils, diced cucumber, tomato, parsley, feta, lemon and olive oil.
- Dinner: Steak fajitas. Flank or sirloin sliced thin against the grain, peppers and onions in a screaming hot skillet, tortillas in the middle of the table. Guacamole, salsa, lime.
- Snack: Pear and a few walnuts.
Friday
- Breakfast: Greek yogurt, berries, cinnamon.
- Lunch: Fajita leftovers over greens with salsa as dressing.
- Dinner: Pizza night, done your way. Whole grain flatbreads, jarred marinara, mozzarella, turkey pepperoni and mushrooms. Serve with a real salad, not a garnish salad.
- Snack: Popcorn, air-popped, olive oil and salt.
Saturday
- Breakfast: Veggie frittata, eight eggs, leftover peppers, onion and cheese, 375°F for 22 minutes. Feeds the table and the fridge.
- Lunch: Tuna salad with Greek yogurt and mustard on whole grain bread, tomato slices.
- Dinner: Burgers. Real ones, on whole grain buns, with a giant tray of roasted broccoli and a cabbage slaw dressed in vinegar and oil. Half a bun is an option, not a rule.
- Snack: Cherry tomatoes and hummus.
Sunday
- Breakfast: Frittata leftovers with sliced avocado.
- Lunch: Soup and salad. Leftover chili or a quick white bean and spinach soup.
- Dinner: Roast chicken, roasted carrots, and a pot of brown rice you're going to eat all week.
- Snack: One oatmeal cookie with a glass of milk, and no guilt attached to it.
Sunday prep, about 90 minutes
Do it while the chicken roasts.
- Chicken in the oven first. 425°F, 60 to 70 minutes depending on size.
- Brown rice on the stove. Make a double batch, cool it, fridge it.
- Lentils in a second pot, 20 minutes, drain and cool.
- Steel-cut oats for Monday. Cook a full batch, refrigerate, reheat with a splash of milk.
- Overnight oats in two jars for Thursday.
- Wash and chop: peppers, onions, cucumbers, broccoli. Peppers and onions get one big container because three dinners pull from it.
- Hard-boil six eggs if you like having them.
Pull the chicken, strip the meat, and toss the carcass in a bag in the freezer. Stock later.

Meat and seafood: 5 lb whole chicken, 2 lb chicken thighs, 1.5 lb ground beef (90/10), 1.5 lb flank or sirloin, 1 lb ground chuck for burgers, 1.25 lb salmon fillets, 2 cans tuna, 6 oz sliced turkey, turkey pepperoni
Dairy and eggs: 2 dozen eggs, 48 oz plain Greek yogurt, 16 oz cottage cheese, half gallon milk, 8 oz shredded cheddar, 8 oz mozzarella, 4 oz feta, string cheese

What it runs
For a family of four, expect somewhere around $170 to $200 at a regular supermarket, less at a warehouse club, more on the coasts. The salmon and the steak are the two biggest lines. Swap the salmon for frozen fillets and the flank for chicken and you'll knock $20 off without hurting the week.
